Everyone has abs. The question at 37 is whether the ones you have are worth the cost of exposing them. That cost is not “crunch harder.” It is a sustained deficit, protected muscle, and enough sleep that your hunger hormones stop conspiring against you.

We ran 24 men aged 35–48 through a 20-week exposure block at a deliberately unglamorous rate: 0.5 percent of bodyweight lost per week. Slower than the internet recommends, and it produced leaner, more durable results than any crash phase we have tested.

The four levers, in order of importance

  • Calories: a 20 percent deficit, adjusted every two weeks off a rolling weight average, never off a single morning.
  • Protein: 2.0–2.2 g/kg. This is the lever that decides whether you lose fat or lose a physique.
  • Steps: 9,000–12,000 daily. Non-exercise activity is the silent variable in every successful cut.
  • Sleep: 7 hours minimum. Under six, studies show you lose roughly the same weight but half of it comes from lean tissue.

The men who failed in our cohort did not fail on willpower. They failed on sleep and on alcohol, in that order.

The training that keeps the muscle

Keep your heavy compounds. Drop the volume by about a third as the deficit deepens, but keep the load on the bar. When you cut calories, the body will happily eat muscle it does not believe it needs — heavy lifting is the argument that it still needs every ounce.

Accumulate direct core work at the end of sessions rather than in a separate abs ritual: three sets of hanging leg raises, three sets of ab-wheel rollouts, three sets of loaded carries. Twenty minutes a week is enough when your body fat is coming down on schedule.
